Technique 01

Progressive Overload

The single most important principle in all of resistance training. Without it, nothing else matters.

What Is It?

Progressive overload is the systematic, gradual increase in training stimulus over time. Your muscles adapt to whatever stress you apply — so if the stress never increases, adaptation stops. The body is a supremely efficient machine built to survive: it only builds more muscle when it perceives the current level of effort as insufficient for future demands.

This is not about going heavier every single session. It is about ensuring that across weeks and months, the demands placed on a muscle are trending upward in at least one measurable variable.

Add Load

The classic method. Once you can complete the top end of your rep range with good form across all sets, add weight — typically 2.5 kg for upper body, 5 kg for lower body lifts.

Add Reps

Keep the weight the same and push for more reps. Going from 3×8 to 3×10 before adding load is a perfectly valid progression strategy.

Add Sets

Increase total weekly volume. Going from 3 sets to 4 sets of an exercise over a training block is a form of overload that drives adaptation.

Reduce Rest

Doing the same work in less time increases training density. Shortening rest by 10–15 seconds per week is a subtle but legitimate overload variable.

Improve Technique

Performing a rep with better range of motion, control, and intent exposes more muscle tissue to tension. Technique progress IS overload.

Increase Frequency

Training a muscle twice per week instead of once applies more total stimulus. This is best used when volume per session has plateaued.

How to Track It Properly

Keep a training log

Every session: exercise, sets, reps, weight. Without records you are guessing. Spreadsheet, notebook, or app — it doesn't matter, just be consistent.

Look at weekly averages

Your bench press is progressing if your 4-week average is higher than your previous 4-week average. Single-session noise means nothing.

⚖️

Respect deload weeks

Overload only works if recovery is adequate. Plan a lower-volume deload every 4–6 weeks. Fatigue masks fitness — you often feel stronger after a deload.

Cycle your overload method

When adding load stalls, shift to adding reps. When reps stall, add a set. Rotate these variables intelligently rather than forcing a weight jump prematurely.

The Beginner Advantage

Beginners can progress on nearly every session — this is called newbie gains. The nervous system adapts faster than muscle tissue. Don't confuse neural adaptation with muscle growth. Enjoy the rapid progression, but know that consistent effort over years is what builds a great physique.

Common Mistakes

Chasing load at the expense of form

Ego lifting with a shortened range of motion is not progressive overload — it is a way to get injured. Full ROM with lighter weight builds more muscle.

Not tracking anything

You cannot manage what you do not measure. If you do not know what you did last week, you cannot ensure you are doing more this week.

Expecting weekly linear progress past the beginner stage

Intermediate lifters may go weeks or months before a meaningful load increase. That is normal. The goal is progress across a mesocycle, not every Tuesday.

Ignoring fatigue

Training hard through accumulated fatigue suppresses performance. This masks your actual capacity. Deload regularly so you can train at true intensity.

Technique 02

Mind-Muscle Connection

The ability to deliberately contract and feel the target muscle during each rep — not just move the weight from A to B.

What Is It?

Mind-muscle connection (MMC) is the conscious focus on contracting a specific muscle through its full range of motion. Instead of thinking about the movement pattern (push the bar), you think about the muscle doing the work (squeeze your chest, not your shoulders).

EMG research — particularly by Brad Schoenfeld and colleagues — has consistently shown that attentional focus matters. Internal focus (on the muscle) vs. external focus (on the weight or movement) produces meaningfully different activation patterns, especially in superficial muscle groups like the chest, lats, glutes, and biceps.

This matters most for isolation and accessory exercises. On compound heavy lifts like squats and deadlifts, external focus often produces better performance. The skill is knowing when to apply each.

Muscles That Respond Best

Chest (pectorals)

Many lifters feel bench press primarily in shoulders and triceps. Consciously squeezing the chest changes this.

Lats (back width)

Rows and pulldowns become far more effective when you think 'pull with your elbows, not your hands.'

Glutes

Hip hinge movements often default to quad or hamstring dominance. Deliberately squeezing the glutes changes recruitment patterns.

Biceps

Curl with the intention of shortening the bicep, not just bringing the weight up. The difference in pump and fatigue is immediate.

Mid-traps & rear delts

Notoriously underactivated. Thinking about pulling your shoulder blades together changes everything.

How to Build It

Touch the muscle

Place your free hand on the target muscle during sets. The tactile input primes neural recruitment before you even begin the rep.

Slow the eccentric

A 3-second lowering phase forces you to stay connected to the muscle. Speed hides disengagement — slow reveals it.

Pre-exhaust with isolation

Do a cable fly before bench press. Once the chest is pre-fatigued, it's impossible not to feel it working during the compound movement.

Use lighter loads to practise

MMC diminishes with heavy loads. Build the skill with 50–65% of your max, then gradually push load while maintaining the connection.

Flex the muscle between sets

30-second isometric squeezes between sets improve neuromuscular awareness rapidly over weeks.

External vs. Internal Focus

Heavy compound lifts (squat, deadlift, bench press): use external focus — "push the floor away," "drive the bar to the ceiling." This produces more force.

Isolation & accessory work (curls, flyes, lateral raises): use internal focus — "feel the bicep shorten," "squeeze the chest together." This produces better muscle activation.

The Practical Rule

For anything under 70% of your 1RM — accessories, isolation movements, warm-up sets — prioritise the mind-muscle connection aggressively. For heavy compound work above 80% 1RM, think about the movement, not the muscle. Performance and tension are your goals at high intensity.

Technique 03

Training Splits

How you organise your training across the week determines your frequency, volume, and recovery. There is no single "best" split — only the best split for your situation.

A training split defines which muscle groups you train on which days. The goal is to train each muscle group with enough frequency and volume to drive adaptation, while allowing sufficient recovery between sessions. Research suggests that training each muscle group 2x per week is superior to 1x per week for hypertrophy — but any split, done consistently, beats the "perfect split" done inconsistently.

Push / Pull / Legs (PPL)

6 days/week Intermediate–Advanced

Best for: Lifters training 5–6 days who want maximum frequency and volume

Each muscle group gets trained twice per week (once in the first 3-day cycle, once in the second). Push days cover chest, shoulders, triceps. Pull days cover back and biceps. Leg days cover quads, hamstrings, glutes, calves.

Advantages

2x frequency per muscle group
High total weekly volume
Logical movement-pattern grouping
Excellent for intermediate lifters

Limitations

Requires 5–6 sessions per week
Recovery demands are high
Less suited to beginners who need more rest

Upper / Lower Split

4 days/week Beginner–Intermediate

Best for: Lifters with 3–4 training days who want balanced frequency and recovery

Two upper body days and two lower body days per week. Each upper session trains chest, back, shoulders, and arms. Each lower session trains quads, hamstrings, glutes, and calves. The 4-day structure allows excellent recovery and 2x frequency.

Advantages

2x frequency with only 4 sessions
Excellent work-recovery balance
Flexible — works Mon/Tue/Thu/Fri
Good for strength and hypertrophy

Limitations

Individual muscle groups get less focused volume per session
Can feel rushed if gym time is limited

Body Part Split (Bro Split)

5 days/week Any Level

Best for: Lifters who enjoy high volume per muscle group and don't mind 1x frequency

One muscle group per day: chest Monday, back Tuesday, legs Wednesday, shoulders Thursday, arms Friday. Classic bodybuilding structure used by Golden Age legends. Each muscle group receives an extremely high volume in a single session, then rests for 6 days.

Advantages

Maximum volume per session for a muscle
Simple to plan and execute
Long recovery window between sessions
Enjoyable — you truly focus on one area

Limitations

Only 1x frequency per muscle group (research suggests 2x is better for hypertrophy)
Missed sessions leave a muscle untrained that week
Arms day is mostly redundant — biceps/triceps are worked heavily on chest and back days

Full Body

3 days/week Beginners & Busy Lifters

Best for: Beginners, busy professionals, or anyone training 3 or fewer days per week

Every session trains the entire body — a squat pattern, hinge pattern, push, pull, and carry. 3 sessions per week means each pattern is hit 3 times — the highest frequency of any split. Low volume per session, high weekly frequency. Excellent for beginners.

Advantages

3x frequency per muscle group
Low volume per session = faster recovery
Best option for 3 or fewer training days
Ideal for beginners building movement patterns

Limitations

Volume per muscle group per session is low
Can feel rushed fitting everything in
Less effective for advanced lifters who need more volume

How to Choose Your Split

Your split should match your available training days first, your experience level second, and your goal third. Frequency beats structure — 4 consistent full-body sessions beat 6 theoretically-optimal PPL sessions you can't actually sustain.

1–2 days/week Full Body only. Make every session count.
3 days/week Full Body — 3x frequency per muscle group is optimal at this volume.
4 days/week Upper/Lower split. The best balance of frequency and recovery.
5 days/week Bro Split or PPL (1 rest day built in). Choose based on preference.
6 days/week Push/Pull/Legs run twice. Maximum frequency and volume for intermediate–advanced lifters.
Technique 04

Intensity Techniques

Advanced methods to push past plateaus, increase mechanical tension, and accumulate more quality volume — used strategically, not randomly.

Use These Wisely

Intensity techniques are tools for intermediate and advanced lifters who have exhausted straightforward progressive overload. Beginners should not use them — the basic stimulus is more than enough for years. Applied too early, they add fatigue without adding meaningful adaptation.

Drop Sets

Intermediate+

Perform a set to near-failure, immediately reduce the weight by 20–30%, and continue for additional reps without rest. This prolongs time under tension and recruits motor units that were not activated during the initial set.

How to Apply It

1 Choose an isolation or machine exercise (cables, leg press, dumbbells work best)
2 Perform your working set to 1–2 reps short of failure
3 Immediately drop weight 20–30% — no rest
4 Continue for as many clean reps as possible
5 1–2 drops per set is sufficient. More than that is junk volume.

Best Used For

Cable flyes, lateral raises, leg press, bicep curls, leg extensions

Limitation / Caution

Don't use on heavy compound lifts — the fatigue carryover is too high and form degrades dangerously.

Supersets

All Levels

Performing two exercises back-to-back with minimal or no rest. Supersets save time, maintain elevated heart rate, and can be used to train opposing muscle groups (antagonist supersets) or similar muscle groups (agonist supersets — more fatiguing).

How to Apply It

1 Antagonist supersets (recommended): Pair chest + back, biceps + triceps, quads + hamstrings
2 Agonist supersets: Pair two exercises for the same muscle (e.g. dumbbell curl + cable curl) — more brutal
3 Rest 60–90 seconds after each superset pair
4 Giant sets: 3+ exercises back-to-back for maximum density and pump

Best Used For

Antagonist pairs — bench press superset with rows, overhead press with lat pulldown

Limitation / Caution

Don't superset the same muscle group on heavy compound movements — it excessively compromises performance.

Rest-Pause

Intermediate+

Take a set to near-failure, rest 10–20 seconds (still holding the bar or with minimal downtime), then squeeze out 2–4 additional reps. This technique extends a set past the point where you'd normally stop, accumulating more reps at a high percentage of your max without a full drop in weight.

How to Apply It

1 Perform your set to 1 rep short of failure
2 Rack the weight or hold the position
3 Rest 15–20 seconds — controlled breathing only
4 Perform 2–4 more reps
5 One or two rest-pause clusters per set is sufficient

Best Used For

Machine exercises and cable movements where re-racking is easy and safe

Limitation / Caution

Avoid on free-weight heavy compounds like squats and deadlifts — fatigue-induced form breakdown is a real injury risk.

Mechanical Drop Sets

Intermediate+

Instead of reducing weight, you change the exercise to a mechanically easier variation — allowing more reps to be performed on the same muscle group without touching the weight. As you fatigue, you shift into a stronger leverage position so the same load keeps moving. This is especially effective for shoulders, chest, and back where leverage changes meaningfully.

How to Apply It

1 Example — Chest: Incline dumbbell press to failure → drop the bench to flat and press to failure → drop to decline/floor press to failure (same dumbbells throughout)
2 Example — Shoulders: Lateral raises → Incline lateral raises → Front raises → Arnold press
3 Example — Back: Chest-supported row → Seated cable row → Face pulls
4 Move to the stronger-leverage variation immediately when you hit near-failure on the current one
5 No weight change needed — the improving mechanical advantage does the work

Best Used For

Chest (incline → flat → decline presses), lateral deltoids, rear deltoids, back thickness movements

Limitation / Caution

Requires familiarity with multiple exercise variations. Not suitable for beginners.

Failure Training

Advanced

Training to absolute muscular failure — the point at which no further reps can be completed with good form. Research shows failure training does stimulate muscle growth, but the additional fatigue generated often outweighs the additional adaptation compared to stopping 1–2 reps short (RIR 1–2).

How to Apply It

1 Technical failure: Stop when form breaks down (recommended stopping point for most sets)
2 Absolute failure: Continue until physically impossible to complete a rep (use sparingly — 1 set per exercise maximum)
3 Reserve absolute failure for isolation machine exercises where safety is not a concern
4 Never train to absolute failure on squats, deadlifts, or any loaded free-weight barbell movement without a spotter

Best Used For

Machine exercises, cables, isolation movements only

Limitation / Caution

High systemic fatigue, CNS stress, and injury risk. Using failure too frequently kills performance for the rest of the session and the week.

Blood Flow Restriction (BFR)

Advanced

Applying a cuff or wrap to partially restrict venous blood flow while training with very light loads (20–40% 1RM). The metabolic stress and cell swelling produced at these light loads drives hypertrophy comparable to heavy training. Originally developed for clinical and rehabilitation settings, BFR is now well-validated for hypertrophy.

How to Apply It

1 Apply a BFR cuff to the upper arm (biceps/triceps) or upper thigh (quads/hamstrings)
2 Set cuff pressure at 40–60% of arterial occlusion (7/10 tightness as a practical guide)
3 Perform sets of 30, 15, 15, 15 reps with 30-second rest periods
4 Use 20–30% of your 1RM — it feels easy but the restriction changes everything
5 Limit sessions to 2–3 exercises and remove the cuff immediately after the final set

Best Used For

Post-injury rehabilitation, additional volume without heavy loading, arm hypertrophy, quad pump work

Limitation / Caution

Contraindicated with cardiovascular conditions, varicose veins, or poor circulation. Consult a health professional if unsure.

Nubret Pump Training

Advanced

The high-volume pump method built by legendary bodybuilder Serge Nubret, who relied on moderate weight and relentless volume rather than maximal loads. You perform 6–8 sets of 12–20 reps per exercise with only 30–60 seconds of rest, keeping every rep strict and stopping 1–2 reps short of failure. The goal is to drive as much blood into the muscle as possible — accumulating metabolic stress and total volume without grinding to failure.

How to Apply It

1 Pick a moderate weight you could manage for ~25 reps — you will stop well short of that
2 Perform 6–8 sets of 12–20 reps per exercise, leaving 1–2 reps in reserve every set
3 Rest only 30–60 seconds between sets to keep the pump and the pace high
4 Train two muscle groups per session and run it as a high-frequency 6-day split
5 Prioritise flawless form over load — the target is blood in the muscle, not a one-rep max

Best Used For

Advanced lifters with high work capacity — chest, back, and arm pump work that spares the joints

Limitation / Caution

Very high time and recovery demand. The 6-day volume only works with solid sleep, nutrition, and training age — beginners will burn out before they adapt.

8×8 Training

Intermediate+

The high-density system championed by Vince Gironda, the 'Iron Guru'. You perform 8 sets of 8 reps using a weight you could normally lift for around 15 reps — but the key metric is density, not load. By restricting rest to just 15–30 seconds between sets, you force a large amount of blood into the muscle and generate significant metabolic stress and time under tension, making it a potent hypertrophy and fat-loss block.

How to Apply It

1 Select a weight you could normally lift for ~15 reps (roughly 60–65% of your 1RM)
2 Perform 8 sets of 8 reps on one exercise per muscle group
3 Rest exactly 15–30 seconds between sets — the short rest is the entire method
4 If you complete all 8×8 with clean form, add a small amount of load next session
5 Expect the final sets to feel far harder than the weight suggests — that is the density working

Best Used For

Hypertrophy and conditioning blocks — machines, cables, and dumbbells where re-racking is fast

Limitation / Caution

The brutal rest periods make this unsuitable for heavy barbell compounds. Keep it to movements you can safely cut short under fatigue.

Myo-Reps

Intermediate+

Developed by strength coach Børge Fagerli, Myo-Reps are a highly efficient way to accumulate 'effective reps' — the reps near failure where high-threshold motor units are maximally recruited. You take one activation set to a high effort, then use short micro-rests to squeeze out repeated mini-sets, forcing maximum motor-unit recruitment under fatigue without performing a large number of traditional straight sets.

How to Apply It

1 Perform one activation set of 12–20 reps, stopping 1–2 reps short of failure
2 Rest just 10–15 seconds (around 3–5 deep breaths)
3 Perform a mini-set of 3–5 reps, then take another 10–15 second micro-rest
4 Repeat the mini-sets until you can no longer hit the target reps with clean form (usually 3–5 clusters)
5 One Myo-Rep sequence replaces several traditional straight sets

Best Used For

Time-efficient hypertrophy on machines, cables, and isolation work — leg extensions, lateral raises, curls

Limitation / Caution

The deep-fatigue mini-sets demand machines or isolation where form holds. Do not apply to heavy free-weight compounds.

DC-Style Rest-Pause

Advanced

The heavy, high-intensity rest-pause method popularised by Dante Trudel's Doggcrapp (DC) training — the direct ancestor of Myo-Reps. Unlike the lighter rest-pause above, you take a near-max load to absolute failure, recover for roughly 10 deep breaths, then go to failure again with the same weight, and repeat once more. It compresses what would be three working sets into one brutal, continuous effort, accumulating high-intensity effective reps in under two minutes.

How to Apply It

1 Choose a weight that is roughly your 8–10 rep max
2 Take the first set to absolute muscular failure with clean form
3 Rerack and take ~10 deep breaths (about 15–20 seconds)
4 Go to failure again with the same weight, rest once more, then hit a third mini-set
5 One DC rest-pause sequence is the entire working set — do not stack straight sets on top

Best Used For

Advanced lifters on machines, cables, and stable isolation movements where failure is safe

Limitation / Caution

Training to absolute failure under heavy load is extremely fatiguing. Never use it on free-weight squats, deadlifts, or overhead pressing without a spotter and safety pins.

Hypertrophy Cluster Sets

Intermediate+

Powerlifters use clusters for explosive strength; bodybuilders use them to beat fatigue and accumulate more total reps at a heavier load. You take a weight you could normally only lift for 6–8 reps and break it into mini-sets with short intra-set rest — for example 3 reps, rest 20 seconds, 3 reps, rest 20 seconds, 3 reps. That is one completed cluster: nine quality reps at a 6-rep-max load, producing significantly higher mechanical tension without form breaking down.

How to Apply It

1 Pick a weight that is normally a 6–8 rep max (roughly 80–85% of 1RM)
2 Perform 3 reps, rack the weight, and rest 15–20 seconds
3 Repeat for 2–3 clusters (e.g. 3 + 3 + 3) — that is one completed cluster set
4 Because each mini-set starts fresher, every rep stays fast and technically clean
5 Add load or an extra cluster once all reps move cleanly

Best Used For

Heavy mechanical tension with clean form — leg press, hack squat, machine press, supported rows

Limitation / Caution

The loads are heavy, so reserve clusters for movements where re-racking is quick and the lift stays stable. Not a fit for max-effort free-weight compounds without safeties.

Escalating Density Training (EDT)

Intermediate+

Created by strength coach Charles Staley, EDT ignores traditional set counts and focuses purely on density — doing more total work in the same fixed time. You set a timer (commonly 15 minutes), pair two opposing exercises, and alternate short, clean sets. Progress is measured one way only: beat your total rep count — the 'PR Zone' — the next time you run the same block.

How to Apply It

1 Set a timer for 15 minutes and pick two opposing exercises (e.g. chin-ups + dips, or curls + pushdowns)
2 Use a weight that is about a 10-rep max for each movement
3 Alternate between the two exercises with clean sets of ~5 reps — well short of failure early on
4 Rest only when you have to; keep the sets short and the density high
5 Record your total reps. Next time your only job is to beat that number (the PR Zone)

Best Used For

Time-capped arm and antagonist pairings — a simple, self-progressing density block

Limitation / Caution

Do not pair two heavy compound lifts in one block — cumulative fatigue makes the back half sloppy. Keep loads sub-maximal and the movements easy to repeat.
