The warm-up is the part of the training session most people either skip entirely or perform as a 10-minute ritual of uncertain value. The research on what warming up actually does — and what it does not do — is specific enough to design a genuinely effective pre-session protocol in under 8 minutes for most lifts. The goal is not to 'be ready' in some general sense. The goal is to perform the first working set at or near the quality of the third working set.

What a warm-up does

The physiological benefits of a warm-up are specific and well-documented: increased core and muscle temperature improves the rate of force development (muscles contract faster when warmer), reduces tissue viscosity (joints move more freely), increases the sensitivity of neural pathways to motor commands (movement feels more coordinated), and begins the process of activating the specific movement patterns you are about to load heavily.

The performance benefit is measurable: a properly warmed-up athlete produces approximately 5–10% more force on maximal efforts than an unwarmed one. For a 200 kg squat, that is 10–20 kg of suppressed performance from inadequate preparation.

Importantly, warming up does not meaningfully reduce injury risk for acute injuries (muscle tears, ligament sprains) in the research — the injury prevention benefit is largely a myth. It does reduce the risk of suboptimal performance on early sets, which over time reduces the cumulative injury risk from training with poor movement quality when cold.

The two-phase warm-up: general and specific

An effective warm-up has two phases. The general phase raises core temperature and heart rate without generating significant fatigue. Five minutes of moderate-intensity cycling, rowing, or dynamic movement (leg swings, arm circles, hip rotations) is sufficient for most people. This is not the treadmill walk — it should produce a light sweat and elevated heart rate.

The specific phase is more important: it consists of progressively loaded sets of the exact movement you are about to train. For a 140 kg squat, the specific warm-up might look like: empty bar × 10, 60 kg × 5, 90 kg × 3, 110 kg × 2, 125 kg × 1 — then the working sets. Each set warms up the precise motor pattern, tissue range, and load pathway you are about to stress.

How many warm-up sets and at what loads

The number of specific warm-up sets scales with the working weight. For lifts below 60 kg, one or two warm-up sets are sufficient. For lifts in the 60–100 kg range, two to three sets. For 100–150 kg, three to four sets. For 150 kg+, four to five sets.

A common error is performing too many warm-up sets at moderate loads — generating fatigue before the working sets begin. The progression should be rapid: spend most of the warm-up sets close to but below working weight, not at 50% for multiple sets.

Rest between warm-up sets should be minimal (60–90 seconds) — the goal is temperature and activation, not recovery. Rest between the final warm-up set and the first working set should be 2–3 minutes to allow the system to settle.

What not to include in a lifting warm-up

Long static stretching before lifting reduces force production in the research — holding a hamstring stretch for 60+ seconds before squatting measurably reduces squat performance in the following 5–10 minutes. Save static stretching for after the session or for a dedicated mobility session.

Foam rolling before lifting has minimal effect on performance. It reduces perceived stiffness, which may be useful psychologically, but the neuromuscular performance effect is trivial. Use it if it helps you feel prepared — do not treat it as a substitute for specific warm-up sets.

Extensive band activation circuits (performing 20 reps of band pull-aparts, monster walks, clamshells, and hip circles before every session) are largely unnecessary for people who train frequently. Targeted activation for a specific weak point that needs cuing — a glute activation drill before a heavy hip thrust session, for instance — has a rationale. General band circuits as a default warm-up do not.
