The most common thing people say when their weight loss plateaus is that their metabolism has 'slowed down'. They are usually right — and usually have no idea why, how much, or what to do about it. Metabolic adaptation is real, well-documented, and misunderstood in almost every commercial diet context. Understanding it is not academic — it is the specific knowledge that separates people who successfully navigate long fat-loss efforts from those who cycle endlessly through the same 5 kg.

What TDEE is (and why it moves)

Total Daily Energy Expenditure (TDEE) is the total number of calories your body burns in a day. It has four components: Basal Metabolic Rate (BMR — the energy required to keep you alive at rest, accounting for 60–70% of TDEE), the Thermic Effect of Food (TEF — energy spent digesting food, approximately 10% of calories eaten), Non-Exercise Activity Thermogenesis (NEAT — fidgeting, walking, posture, unconscious movement), and Exercise Activity Thermogenesis (EAT — deliberate training).

TDEE is not a fixed number. It is a dynamic output of your current body composition, hormonal state, diet history, and movement behaviour. The TDEE calculator gives you a starting estimate — not a permanent prescription.

Metabolic adaptation: what happens during a long diet

When you eat below maintenance for an extended period, your body responds with a coordinated suite of adaptations designed to reduce energy expenditure. BMR decreases as you lose mass (a smaller body burns fewer calories — this is arithmetic). But adaptation goes beyond arithmetic.

NEAT decreases substantially — studies show reductions of 300–500 kcal/day in spontaneous movement in response to caloric restriction. You fidget less. You stand less. You choose the elevator. You walk slightly more slowly. Most of this happens without conscious awareness.

Hormonal changes compound the effect: leptin (the satiety hormone) falls, ghrelin (the hunger hormone) rises, thyroid hormone production decreases slightly, and cortisol increases. The result is a body that simultaneously burns fewer calories and experiences more hunger — the worst combination for diet adherence.

The diet break: the most underused tool in fat loss

A diet break is a planned return to maintenance calories for one to two weeks during a fat loss phase. The evidence for its utility is substantial: a 2017 study in the International Journal of Obesity found that two-week diet breaks with maintenance eating lost more fat and less muscle than continuous restriction over the same period.

Mechanistically, diet breaks restore leptin, reduce ghrelin, allow NEAT to recover, and give the psychological relief that prevents uncontrolled overeating. They are not cheating — they are part of the strategy.

A diet break is not a free-for-all week. It is a return to maintenance calories, maintaining protein, maintaining training. After two weeks, return to the deficit.

Reverse dieting: exiting a diet without gaining fat

After a prolonged fat loss phase, your metabolism is suppressed and your NEAT is reduced. If you immediately return to pre-diet eating, you will gain fat rapidly because your total expenditure is now significantly below what it was at the start of the diet.

Reverse dieting is the practice of gradually increasing calories post-diet — adding 50–100 kcal per week over several months — to allow metabolic rate and NEAT to recover before reaching a true maintenance level. Done correctly, it allows most people to maintain within 1–2 kg of their diet-end weight while returning to full maintenance eating.

It is not a requirement for everyone. Those who lost a modest amount of weight over a short period can simply return to maintenance. Those who ran an aggressive, long deficit — 6+ months, large cumulative deficit — benefit significantly from a structured reverse.

Practical implications: what to do

If your weight has been stable for two or more weeks despite consistent tracking, your deficit has been erased by metabolic adaptation. Options: reduce calories by a further 10–15%, increase deliberate NEAT (add 2,000 steps/day), or implement a one-to-two-week diet break before returning to the deficit.

Never extend the same deficit indefinitely without a break. Six to twelve weeks of deficit followed by one to two weeks of maintenance is a more productive long-term pattern than grinding through months of the same deficit as results worsen and adherence deteriorates.

Keep protein high throughout — 2.0–2.4 g/kg during a deficit. Protein has the highest thermic effect of any macronutrient (20–30% of its calories are spent in digestion), supports muscle retention, and manages hunger better than equivalent calories from carbs or fat.
