One of the most common sources of misplaced pride and misplaced discouragement in the gym is the absence of an honest reference point for strength. Without context, a 100 kg squat can look excellent or unremarkable depending entirely on who is performing it, at what bodyweight, and with how many years of training. Strength standards — relative strength benchmarks calibrated to bodyweight and training experience — provide that context. They are not a competition. They are a diagnostic tool.

Why relative strength is the right metric

Absolute strength (the number on the bar) is a vanity metric in isolation. A 140 kg bench press from an 80 kg man is extraordinary. The same number from a 130 kg man is decent but not remarkable. Relative strength — your lift expressed as a multiple of bodyweight — allows meaningful comparison across different sized athletes.

The most useful relative strength metrics use total body mass as the denominator. Bodyweight multipliers — '1.5× bodyweight squat', '1× bodyweight bench press' — give you a quick reference that accounts for the fundamental relationship between muscle mass and load-bearing capacity.

Strength standards by level and lift

The following are approximate benchmarks for men training naturally, using a single all-out repetition maximum (1RM) relative to bodyweight. Women's standards are approximately 70–75% of these values at the same training age.

Squat: Beginner — 0.75×BW. Novice — 1.25×BW. Intermediate — 1.5×BW. Advanced — 2.0×BW. Elite natural — 2.5×BW.

Deadlift: Beginner — 1.0×BW. Novice — 1.5×BW. Intermediate — 2.0×BW. Advanced — 2.5×BW. Elite natural — 3.0×BW.

Bench Press: Beginner — 0.5×BW. Novice — 0.75×BW. Intermediate — 1.0×BW. Advanced — 1.35×BW. Elite natural — 1.75×BW.

Overhead Press: Beginner — 0.3×BW. Novice — 0.5×BW. Intermediate — 0.65×BW. Advanced — 0.85×BW. Elite natural — 1.0×BW.

These are not hard thresholds — they are approximate population distributions. 'Intermediate' represents a trainee who has been training consistently for 1–3 years with some programme structure. 'Advanced' represents 4–8+ years of dedicated strength training.

How to use standards productively

Strength standards are most useful as a diagnostic tool for identifying lagging lifts. A trainee who squats at an intermediate standard but benches at a novice standard has an imbalance worth addressing — either for performance or aesthetic reasons.

They are also useful for calibrating programme expectations. If you are three years in and still at novice squat numbers, the programme is not the problem — adherence, consistency, or progressive overload application probably is.

The limitations of strength standards

Standards derived from population data reflect average ranges — they say nothing about what is possible for your specific body. People with longer femurs relative to torso length find the squat structurally harder at a given load. People with shorter arms find the deadlift harder to initialise. These structural factors affect where you land relative to standards without reflecting the quality of your programming or effort.

Standards also say nothing about health. Exceptional relative strength is a positive health marker, but training to maximise strength alone — at the expense of mobility, cardiovascular fitness, and general movement quality — is not a complete approach to physical development.

Finally, strength standards are not a finish line. Reaching 'advanced' on all four major lifts is a meaningful achievement. The training does not stop there — the programme evolves, the goals shift, and the pursuit continues.
