Sleep is the most undervalued lever in the entire fitness industry. The supplement aisle could fall into the ocean tomorrow and your training would barely flinch. Lose two hours of sleep a night for two weeks and your strength drops 5%, hunger rises 25%, and decision-making erodes. If your training is stalling and your nutrition is on point, the problem is almost always sleep.

What sleep does for the body

During deep sleep, the body releases the bulk of its growth hormone, repairs damaged muscle fibers, and consolidates motor learning from the day's training. During REM sleep, it processes stress and emotional load. Sleep is not 'rest' in the casual sense — it is when the bulk of physical adaptation happens. You don't get strong at the gym. You get strong overnight, after the gym.

Sleep, hunger, and fat loss

Two large effects rule the relationship between sleep and body composition. First, sleep loss raises ghrelin (the hunger hormone) and lowers leptin (the satiety hormone). Sleep-deprived people consume an average of 250–400 extra kcal per day with no awareness of it. Second, in a calorie deficit, sleep-deprived dieters lose up to 60% of their weight from muscle rather than fat. The same deficit, well-rested, loses fat instead.

The minimum effective sleep protocol

Time in bed: 7.5–9 hours nightly for adults under heavy training load.

Consistency: Same bedtime ±30 minutes, 6 nights a week. Sundays can flex.

Light exposure: Bright outdoor light within 30 minutes of waking. Dim screens after sunset.

Caffeine cutoff: 8–10 hours before bed. For most people that's a 1–2 pm cutoff.

Alcohol: Cuts deep sleep by 30–50%. Use sparingly, never within 4 hours of bed.

Cool, dark, quiet: 17–19 °C, blackout curtains or a sleep mask, white noise if you live in a city.

The wearable trap

Tracking sleep with a watch or ring is useful for trends, not for nightly grades. People who fixate on sleep scores often sleep worse — anxiety about sleep is itself a sleep disruptor. Use the data to spot weekly trends. Use your morning energy and your session quality as the truth-tellers.

If you can't sleep right now

Get 90 minutes of natural light per day. Walk after meals. Cap caffeine. Train hard but not within 3 hours of bed. Avoid heavy meals after 8 pm. Magnesium glycinate (300–400 mg) helps some people. If insomnia is structural, see a doctor — sleep apnoea is far more common than diagnosed and changes everything once treated.
