The fitness industry's answer to every problem is more: more sets, more sessions, more supplements, more hours. But the minimum effective dose question — how little training can produce meaningful results — is one of the most practically useful questions in exercise science. The answers are more encouraging than most people assume.

The minimum for maintaining muscle

Research by Ralston et al. and subsequent studies has established that 1–2 hard sets per muscle group per week is sufficient to maintain muscle mass over periods of weeks to months. This finding is remarkable: someone who has built a strong base can maintain it with a fraction of the effort used to build it.

This has enormous practical value. When life gets busy — work crises, travel, illness, family demands — dropping to 2 sessions per week with 1–2 hard sets per major muscle group maintains nearly all the muscle and strength built during higher-volume phases. There is no need to take complete breaks, and no fear of losing years of work over a difficult month.

The minimum for building muscle

For actual muscle growth in trained individuals, the evidence points to approximately 4–6 hard sets per muscle per week as the floor for meaningful hypertrophic stimulus. This can be accomplished in two sessions of 2–3 sets per muscle, totalling 45–60 minutes of actual training per week.

A 2017 study by Ralston et al. found that even 1–4 sets per week produced significant strength and hypertrophy gains in trained individuals when sets were taken to near-failure. The dose-response above this floor is real — more sets produce more growth — but the minimum dose is enough to build.

What a minimum effective program looks like

A minimalist program for someone with 2–3 hours per week might consist of two full-body sessions. Each session: one squat pattern (3 × 6–8), one hinge pattern (3 × 6–8), one horizontal push (3 × 8–10), one vertical pull (3 × 8–10), and one accessory (2 × 12–15). Total session time: 35–45 minutes.

The key is that every set must be close to failure (0–3 RIR). Minimalist volume with moderate effort is not minimalist training — it is low-stimulus training. The minimum effective dose requires maximum effort per set.

The compounding cost of doing nothing

The case for minimum effective training is also a case against complete detraining. Muscle loss begins measurably within 2–3 weeks of complete inactivity. Strength deteriorates faster than mass. After months of zero training, significant regression is demonstrable.

Doing something — even two 40-minute sessions per week with 10 exercises and 3 sets each — prevents this regression and can still produce forward progress. For most people in most phases of life, this is the most important argument for training minimally rather than not at all.
