The research on protein for muscle retention, hypertrophy, and body composition is as clear as it gets in nutrition science: 1.6–2.2 g/kg of bodyweight per day, distributed across three to five meals. For an 80 kg person, that is 128–176 g of protein — roughly 40 g per meal across four meals. The gap between knowing this number and consistently hitting it is where most people live. Here is how to close that gap.

Why people miss their protein target

The most common reason people miss protein targets is not lack of effort — it is poor distribution. They eat a protein-light breakfast and lunch, then attempt to compensate with a large dinner. But muscle protein synthesis has a ceiling per meal: approximately 30–50 g of high-quality protein saturates the synthetic response per feeding. Eating 100 g of protein in one meal does not produce three times the muscle-building stimulus of 33 g.

The fix is front-loading protein across the day rather than back-loading it. This requires making protein available at breakfast and lunch, which is where most Western eating habits fail.

The fastest protein sources to include at every meal

Breakfast: Greek yoghurt (150 g = 15 g protein), eggs (3 eggs = 18 g), protein powder (1 scoop = 25 g), cottage cheese (200 g = 22 g). A breakfast combining two of these comfortably delivers 35–40 g of protein in under five minutes of preparation.

Lunch: canned tuna or salmon (1 tin = 25–30 g), grilled chicken breast (150 g = 47 g), deli turkey slices (100 g = 22 g), edamame (200 g = 18 g). Pairing any of these with salad and bread or rice completes the meal.

Dinner: any lean protein source — beef mince, chicken thigh, salmon, pork tenderloin — at 150–200 g cooked covers 30–50 g protein. This is where most people already hit their protein effectively.

The protein powder question

Protein powder is a convenience tool, not a magic supplement. Whey protein (from milk) is the highest-quality fast-digesting protein available — leucine content triggers muscle protein synthesis as effectively as whole food protein. Casein protein digests slowly and is ideal before sleep. Plant proteins (pea, rice blend) are viable alternatives for those avoiding dairy.

The best time to use protein powder is whenever it is convenient: in a smoothie, mixed into oats, stirred into yoghurt, shaken with water after training. It is not superior to food — it is food in a convenient form.

If you are hitting your daily protein target from whole foods alone, you do not need protein powder. If you are consistently 30–50 g short and finding it difficult to close the gap with food, a single scoop per day fixes the problem.

Tracking: how long and how strictly

Track protein accurately for a minimum of four weeks before relying on intuition. Use a food tracking app. Be honest — the 'handful' of almonds, the oil used to cook the chicken, and the sauce on the pasta all contribute. The most common error in self-reported protein intake is underestimating the amount of food eaten and overestimating its protein content.

After four weeks of accurate tracking, most people have developed a reliable internal sense of what 40 g of protein looks like in a meal. Formal tracking can then become periodic — a check-in every few weeks — rather than daily.

Practical targets per meal (by bodyweight)

70 kg: 112–154 g/day. Four meals of ~28–38 g each. Single Greek yoghurt + 2 eggs at breakfast, tin of tuna at lunch, normal dinner with 150 g chicken, small snack of cottage cheese.

80 kg: 128–176 g/day. Four meals of ~32–44 g each. Add a protein shake if dinner is not a high-protein meal.

90 kg: 144–198 g/day. Five meals or larger portions at each of four. Breakfast must be deliberate — 40+ g from eggs and Greek yoghurt or a shake.

100 kg+: Consider six smaller protein-heavy meals rather than trying to hit 50+ g per sitting, which offers diminishing returns per meal.
