High-Intensity Interval Training became the dominant cardio recommendation in fitness culture sometime around 2010 and has not fully relinquished that position despite a decade of more nuanced research. The claim — that HIIT burns more fat than steady-state cardio, especially through elevated post-exercise oxygen consumption — is partly true, largely exaggerated, and often misapplied. The question of which cardio modality is 'better' misses the point. The right question is: what role does each play, and when should you use which?

The EPOC argument: real but overstated

HIIT proponents correctly point out that high-intensity exercise produces elevated post-exercise oxygen consumption (EPOC) — the body continues burning slightly more calories for hours after a session than it would at rest. This is real.

What is exaggerated is the magnitude. Meta-analyses on EPOC suggest that the additional calorie burn from HIIT's post-exercise elevation amounts to approximately 6–15% of the calories burned during the session itself. For a 300-kcal HIIT session, that is 18–45 extra kcal — the equivalent of one Tic Tac. The EPOC argument does not justify the claims made about it.

What the direct comparison studies show

When HIIT and moderate-intensity steady-state cardio are equated for total work (not time), fat loss outcomes are essentially identical. A 2012 meta-analysis by Batacan et al. found no significant difference in body fat reduction between HIIT and moderate-intensity continuous training when energy expenditure was matched.

Where HIIT has an advantage is time efficiency: a 20-minute HIIT session can match the caloric expenditure of a 40-minute steady-state session. For people with limited time, this is a real and significant benefit. But it is a time efficiency advantage, not a metabolic superiority advantage.

The recovery cost of HIIT

HIIT is not free. High-intensity work — particularly running-based intervals — generates significant systemic fatigue that bleeds into resistance training performance. If you are a strength-focused trainee performing 3–5 resistance sessions per week, adding two high-intensity cardio sessions on top creates a recovery debt that reduces the quality of your lifting.

Steady-state cardio at moderate intensity (60–70% max heart rate) — walking, cycling, swimming — generates minimal systemic fatigue. You can perform 30–60 minutes of it daily without meaningfully impacting your strength training. It is additive, not competing.

This is the primary reason strength athletes should default to low-to-moderate intensity cardio for energy expenditure, reserving HIIT for brief periods when fat loss needs to be accelerated or when time is severely constrained.

The optimal cardio strategy for body composition

For fat loss with muscle retention, the hierarchy is: (1) resistance training as the primary tool — it drives muscle retention in a deficit and is the single most important lever; (2) daily NEAT — walking, steps, general movement that you can layer on top of training without fatigue penalty; (3) low-to-moderate intensity steady state as supplemental calorie expenditure; (4) HIIT sparingly as an occasional time-efficient option.

Cardio is a calorie expenditure tool. Food is a calorie control tool. The combination of a modest dietary deficit, consistent resistance training, and daily activity produces better body composition than any cardio protocol in isolation.

Practical implementation

If your goal is fat loss: add 30–45 minutes of steady-state cardio three to four times per week, or increase daily steps by 3,000–5,000. Track total weekly expenditure, not single-session intensity.

If you enjoy HIIT: include one or two sessions per week and programme them away from your heaviest lifting days. Reduce the volume of your resistance training slightly to accommodate the recovery cost.

If you hate all cardio: focus on NEAT. Research consistently shows that non-exercise activity thermogenesis — the energy burned through ordinary movement — is a more powerful tool for many people than structured cardio. Adding 3,000–5,000 steps to your daily baseline is the single most adhesive change most sedentary people can make.
