Heart rate variability is the millisecond-level variation between consecutive heartbeats. A heart beating 60 times per minute is not beating once every 1,000 ms — the gaps vary (980, 1,020, 990, 1,010), and that variation is HRV. Higher variation generally indicates a healthier, more responsive autonomic nervous system. Lower variation generally indicates stress, fatigue, illness, or under-recovery. Wearables (Oura, Garmin, Whoop, Apple Watch) all measure it, but the displayed number is meaningless without understanding what drives it and what to do with it.

What HRV measures (and doesn't)

HRV is a proxy for parasympathetic nervous system activity — the 'rest and digest' branch that dominates when your body is recovered, fed, hydrated, and unstressed. Higher HRV means stronger parasympathetic tone. Lower HRV means sympathetic dominance — your body in 'fight or flight' mode.

What HRV does NOT directly measure: training readiness, muscular recovery, sleep quality, illness severity, or fitness level. It correlates with all of these but is an indirect indicator. A 35ms HRV in a high-fit endurance athlete (whose baseline might be 90ms) signals significant under-recovery; the same 35ms in a sedentary 60-year-old (whose baseline might be 25ms) signals improvement.

Your baseline matters more than the absolute number

Normal HRV varies dramatically across individuals: range is roughly 20-120ms (rMSSD method). Genetics, age, body fat, fitness level, and breathing pattern all influence baseline. Comparing your number to someone else's is meaningless.

What matters is your own 30-60 day rolling average and your daily deviation from it. Most useful wearable apps display a 'readiness score' calculated this way — a 15-20% drop below baseline signals genuine under-recovery; a 5% drop is normal day-to-day noise.

The three legitimate uses of HRV for athletes

1. Detecting acute under-recovery. A single morning where HRV is 20%+ below your baseline is a reliable signal to reduce training intensity that day. Two consecutive days of suppressed HRV warrants a deload or extra rest day, regardless of how you 'feel.'

2. Validating diet/sleep/stress changes. If you increase sleep from 6.5 to 8 hours and your monthly HRV average rises 8%, that is empirical evidence the change is helping recovery. Same for adding magnesium, cutting evening alcohol, or reducing caffeine. HRV is the cleanest objective recovery metric available outside a lab.

3. Catching illness 24-48 hours early. HRV consistently drops 1-2 days before symptoms of viral infection appear. A 25%+ unexplained drop is reason to prioritise sleep, hydration, and reduced training before symptoms manifest.

What to ignore

Daily 'readiness' overreaction. Single-day HRV is noisy. Don't cancel a session because the number is 5% below average. Use 7-day rolling deviations instead.

Measurement protocol drift. HRV measured by a wearable on your wrist during sleep is highly reliable. HRV measured in the day while sitting, standing, or moving is essentially useless — the autonomic state changes faster than you can interpret. Stick with morning/sleep readings.

Cross-device comparisons. Different wearables use different algorithms (rMSSD, SDNN, LF/HF). Numbers are not transferable between brands. Pick one device, build 60 days of baseline, then trend.
