The most common training mistake at every experience level is the same: too many isolation exercises, not enough compound work. Beginners do 4 sets of triceps kickbacks and skip overhead pressing. Advanced lifters chase 'the pump' with 8 cable variations and avoid the squats that built every Olympia winner. Neither extreme works. The lifters who build the most muscle, the most strength, and the most durable joints train both — in the right ratio, in the right order, with the right volume split.

What each type does

Compound exercises (squat, deadlift, bench press, overhead press, pull-up, row, dip) recruit multiple muscle groups across multiple joints. They produce the highest absolute load you can move, the largest hormonal response, and the most efficient stimulus per unit of training time. One set of heavy squats does more for total leg development than three sets of leg extensions.

Isolation exercises (curls, lateral raises, leg curls, calf raises, triceps pushdowns) target a single muscle across a single joint. They allow you to apply specific volume to lagging body parts, recruit muscles that compound lifts under-stimulate (lateral delts, hamstrings in knee-flexion, biceps), and accumulate stimulus with less systemic fatigue.

Neither is optional for complete development. The compound-only purists undertrain arms and rear delts; the isolation-only crowd never builds the load tolerance that drives whole-body adaptation.

The 60/40 rule for hypertrophy

For most lifters pursuing muscle growth, allocate roughly 60% of weekly working sets to compound lifts and 40% to isolations. For a 16-set chest week, that is 10 sets of pressing (bench, incline, dip) and 6 sets of isolation (cable fly, machine press, pec deck).

Beginners should skew more compound-heavy (70/30 or 80/20) — neuromuscular efficiency on the basics is the highest-leverage adaptation in the first 12 months. Advanced lifters can move closer to 50/50 as specific weak points emerge and the law of diminishing returns reduces the marginal value of more squats and pulls.

Order matters — compounds first

With one rare exception, compound lifts should be the first 1–2 exercises of every session. Reason: they require the most central nervous system output, the most stable joint position, and the highest mental focus. Doing leg extensions before squats pre-fatigues your quads, increases injury risk, and reduces the load you can squat — exactly the opposite of what you want.

The exception: pre-exhaust isolation as a deliberate technique. If your triceps are limiting your bench press, occasionally doing 2-3 light sets of cable pushdowns before benching shifts more of the bench stimulus to the chest. Use sparingly — once every 2-3 weeks, not as a default.

Volume rules per exercise type

Compound lifts: 2–5 hard working sets per exercise, 4–8 reps, 2–4 minutes rest. Quality over quantity. More than 5 hard sets of heavy squats per session typically produces diminishing returns and excessive recovery cost.

Isolation lifts: 2–4 working sets per exercise, 8–15 reps, 60–90 seconds rest. The lower systemic cost lets you accumulate more total sets across the week without compromising recovery from the heavy work.

Train each muscle group 2x per week minimum. Once-weekly bro splits produce 50-70% of the hypertrophy of higher-frequency programs at equal volume (Schoenfeld 2016 meta-analysis).
