The most effective training programme in the world, performed inconsistently, produces worse results than a mediocre programme performed consistently. This is arithmetically obvious but psychologically difficult: the behaviour that produces the most progress is not the most intense training approach — it is the most consistent one. Building a training habit that survives motivation fluctuations, schedule disruptions, and life complexity is a skill. It is learnable, and the research on habit formation gives clear guidance on how to learn it.

How habits form: the loop model

Habit research — consolidated by Duhigg, Wood, and others — consistently describes habits as a three-component loop: cue, routine, reward. A cue triggers a behaviour automatically (a specific time, place, emotional state, or preceding action). The routine is the behaviour itself. The reward is the outcome that reinforces the connection between cue and routine.

For training habits, the most reliable cue is time and place — training at the same time, in the same place, as often as possible. Variable schedules ('I train when I can') produce variable habits. Fixed schedules ('I train at 6:30 am at this gym on Monday, Wednesday, and Friday') produce reliable ones.

The reward does not need to be external. The sensation of completing a session — particularly the well-documented post-exercise improvement in mood produced by endorphin and serotonin release — becomes the reinforcement once the habit is established. Getting to that point requires approximately 66 days of consistent behaviour for most people.

The most common habit failure modes in training

Overcorrection after a miss: Missing one session and compensating by adding extra training that extends session length, disrupts scheduling, and generates fatigue. The correct response to a missed session is to skip it entirely and maintain the scheduled next session. One missed session has a trivial effect on results. Extended overcorrection disrupts the schedule and the habit.

Over-programming the habit: Starting with five sessions per week when the baseline is zero. Research on habit formation is clear that adding multiple new behaviours simultaneously reduces the probability that any of them will stick. Two to three sessions per week is a more reliable starting point than five.

Social context failure: Building a habit contingent on a training partner, a specific class, or a specific gym. When that context changes, the habit collapses. Train primarily for yourself, in a context you control, with social elements as addition not foundation.

Implementation intentions: the research-backed tool

A meta-analysis by Gollwitzer and Sheeran found that forming 'implementation intentions' — specific 'if-then' plans about when, where, and how a behaviour will occur — increased the rate of goal achievement by approximately 100% compared to simple goal-setting alone.

For training, an implementation intention looks like this: 'When [day/time/trigger], I will [go to/perform] [specific training action] at [specific location].' Written down and reviewed regularly, these plans activate automatic behaviour rather than relying on conscious decision-making in the moment.

The specificity of the plan matters. 'I'll train more this week' is a goal. 'I will go to the gym at 7 am on Monday, Wednesday, and Friday, and perform the Foundation programme' is an implementation intention. Only the second one reliably predicts behaviour.

The identity shift: thinking like a consistent trainer

Research by Hagger and others on self-determination theory shows that intrinsic motivation — where the behaviour is performed because it is congruent with your identity and values — produces dramatically more long-term adherence than extrinsic motivation (rewards, appearance goals, social pressure).

People who describe themselves as 'someone who trains' — where training is identity rather than a means to an end — maintain habits through periods of low motivation, disrupted schedules, and slow progress far more effectively than those who train primarily for external outcomes.

This identity does not need to be fabricated. It develops as a consequence of consistent behaviour: you become 'someone who trains' by training consistently, and the identity then reinforces the behaviour. The starting point is acting as if the identity already applies — making training attendance unconditional regardless of motivation, treating skipping as the exception, and framing training as 'what you do'.
