Protein powder is not a muscle-building magic bullet — it is a convenient food source that helps bridge the gap between dietary protein from whole food and your daily target. Most active individuals should aim for 1.6–2.2 g of protein per kg of bodyweight per day. For a 80 kg person, that is 128–176g per day. Getting there consistently from chicken, fish, eggs, and dairy alone is possible but logistically challenging for most people. A protein shake provides 20–30g of high-quality protein in 30 seconds of preparation at a cost that is typically lower per gram of protein than most whole-food alternatives.

Whey concentrate vs. whey isolate vs. casein

Whey protein concentrate (WPC) is the most common and cost-effective form. It contains 70–80% protein by weight, with the remainder being primarily fat and lactose. It mixes well, has a naturally creamy texture, and comes in the widest range of flavours. For most people training for body composition, WPC is the appropriate choice.

Whey protein isolate (WPI) is further processed to remove more fat and lactose, producing a product that is 90%+ protein by weight. Isolate is lower in calories per gram of protein, mixes more cleanly in liquid, and causes less digestive discomfort for individuals with lactose sensitivity. It is more expensive — typically 15–30% more per kg than concentrate.

Casein protein is the slow-digesting fraction of milk protein. It forms a gel in the stomach and releases amino acids over 5–7 hours rather than the 1–2 hours of whey. The practical use case is pre-sleep consumption: taking 30–40g of casein before bed produces an extended overnight release of amino acids that may modestly improve overnight muscle protein synthesis. Research by Res et al. (2012) found pre-sleep casein significantly improved muscle mass and strength outcomes compared to a non-protein control over a 12-week training programme.

How to choose a protein powder

Protein content per serving: The label claim matters less than the actual content per serving. Third-party tested products (Informed Sport, NSF Certified for Sport) have had their amino acid profiles independently verified. Non-tested products may use amino acid spiking — adding cheap amino acids like glycine and taurine to inflate the total nitrogen content of the product while providing a suboptimal amino acid profile for muscle protein synthesis.

Leucine content is the most important individual amino acid for muscle protein synthesis. Leucine is the primary trigger for mTOR activation — the molecular switch that initiates protein synthesis. Whey protein is exceptionally high in leucine (~10–11% of total amino acids), which is why it consistently outperforms lower-leucine proteins in acute muscle protein synthesis studies.

BCAA content: Branch-chain amino acids (leucine, isoleucine, valine) represent approximately 26% of whey protein's amino acid composition. Products marketed as 'enhanced with BCAAs' may simply be adding free-form BCAAs to a lower-quality base protein — check the ingredient list.

Mixability and palatability: A protein powder you will actually use is better than a theoretically superior product you avoid because it tastes like chalk. Sample flavours before committing to a 5 kg bag.

The three products worth buying

Larger servings (50g+) are not better absorbed in a single dose — protein absorption rate from whey is approximately 8–10g per hour, meaning very large servings may not be fully utilised for muscle synthesis before being oxidised for energy.
